How to Calculate BMR, TDEE, and Daily Calorie Needs for Health & Fitness Goals

Whether your fitness objective is losing body fat, building lean muscle mass, or maintaining peak athletic performance, energy balance is the fundamental driver of physical transformation.

To achieve your goals predictably, you must calculate two key numbers: your Basal Metabolic Rate (BMR) and your Total Daily Energy Expenditure (TDEE).


1. What is BMR (Basal Metabolic Rate)?

Your BMR is the minimum number of calories your body burns at rest just to keep vital organs functioning (heart pumping, brain processing, lungs breathing). BMR accounts for ~60-75% of your total daily caloric burn.

The gold-standard formula used by clinical nutritionists is the Mifflin-St Jeor Equation:

  • For Men: $BMR = (10 \times \text{weight in kg}) + (6.25 \times \text{height in cm}) - (5 \times \text{age}) + 5$
  • For Women: $BMR = (10 \times \text{weight in kg}) + (6.25 \times \text{height in cm}) - (5 \times \text{age}) - 161$

2. What is TDEE (Total Daily Energy Expenditure)?

Your TDEE is the total calories you burn per day including physical activity, workouts, and daily movement (NEAT). It is calculated by multiplying your BMR by an Activity Factor multiplier:

  • Sedentary (office job, little exercise): $BMR \times 1.2$
  • Lightly Active (light exercise 1-3 days/week): $BMR \times 1.375$
  • Moderately Active (moderate exercise 3-5 days/week): $BMR \times 1.55$
  • Very Active (intense training 6-7 days/week): $BMR \times 1.725$

3. Setting Calorie Targets & Macro Splits

  • Fat Loss: Consume 15% to 25% below your TDEE (500 kcal deficit = ~1 lb fat loss per week).
  • Muscle Gain (Bulking): Consume 5% to 15% above your TDEE with high protein intake.
  • Macronutrient Breakdown:
    • Protein: 1.6 to 2.2 grams per kg of body weight (essential for muscle preservation).
    • Fats: 20% to 35% of daily calories (vital for hormone regulation).
    • Carbohydrates: Remaining calorie pool (provides training energy).
